You can perform 'doorway rows' or use a sturdy table for inverted rows to target the lats and rhomboids. These exercises counteract the rounded-shoulder posture common in office workers and help build a strong, injury-resistant back.

Don't ignore the importance of 'neat' or non-exercise activity thermogenesis alongside your structured sessions. While a 30-minute workout at home burns calories, your movement throughout the day dictates your total energy expenditure. One simple trick I recommend to my students and teachers is to perform 50 air squats or a 2-minute plank during long breaks. These 'activity snacks' keep the metabolism humming and prevent the stiffness that comes with prolonged sitting.
